3x per week 90 seconds - Easy 30 seconds - All out sprint (Increase the resistance 1/2 turn) Repeat 8 times If you want to mix this in with your regular squash playing, reduce the frequency to twice a week.

I just started a routine to ghost 3x per week, (20 seconds on, 8 seconds rest repeating 25 times to simulate one game, goal to do 5 games worth). would you also recommend doing the bike 2-3 times a week? I'm 64, in pretty good shape and no injuries but want to play serious competitive masters squash

I think biking will build stamina up pretty much at the same rate. But will be easier on the joints. So, if i were 65, i’d stick to the bike :)

I am doing these intervals (rows, cyclings, hiits) and in less than 2 weeks already seeing changes haha

Totally. I have been doing a lot of work on the bike recently and experimenting with all kinds of different intervals. I really like 40 seconds rest with 20 second sprint.
