Your IT band is on the outer portion, or the lateral part of your thigh. IT stands for iliotibial band, and it goes from your hip, illium, to the lower part of the knee, tibia. The IT band can get very tight and cause a lot of pain in the knee and hip. Runners often get really tight IT bands when they increase their training. This video will show you some great ways to stretch this band.
The first stretch you can do standing. Find a wall to lean against, and stand sideways to the wall with your injured side towards the wall. Cross the injured leg behind the good side, and lean your hip towards the wall. Hold for 30 seconds, and do it three times. The next stretch will be lying down on your back. Grab a belt or dog leash and put it around your foot. Keep your leg straight and gently pull the leg across your body. Then turn onto your side with the injured leg on top. Pick up your leg and pull it back behind you. Then slowly drop your leg behind you and let it stretch. The last stretch is a very intense stretch and will hurt some people. If you have a noodle or foam roll, lie on your side with the injured side down on the roll. Gently roll/pull your leg up and down from the hip to just past the knee.

If you are having pain on the inside and outside of the knee, I would also recommend stretching your quads, hamstrings, and hip adductors (inner thigh muscles). I hope they help!! Good luck!!

I have an IT Band issue. Few weeks ago got a serious pain on side of knee while running. Went to my doctor and he has me exercising to strengthen the hip muscles. I am back to running again but that pain was no joke. I was limping home.

No, don't be nervous at all!! Even if it is a nerve getting compressed, sometimes a simple cortisone injection can help significantly. Also, having a diagnosis can help you figure out what you need to be doing to get better. I know it is scary not knowing what they will find, but having an answer, no matter what it is, is better than no answer at all!! Good luck!! I hope it turns out to be a simple fix for you!!

Hello mam I had a fall one year before and injured my knee in soccer ...and I didn't recover completely with his instructions...but I just keep moving by hopping... On those days I can't twist my leg completely... And can't extended full with speed it hurts me in outside of knee ....and upto today I forget about the pain...but today morning..while playing ..I just had a little fall ...but I was alright.. But in the evening it started to hurt very badly..just like I felt those days...please help....I tried your stretches but after seconds..it killing me again....please reply what should I do...please...

It is best to do them after a 2-3 minute warm up and then again after you run. I hope they help! Good luck!!

If it is an acute injury, happened within past 1-3 weeks, then do them at least twice a day if you can. Then once it starts feeling better, you can drop down to once a day. Good luck!!

Hmm...I would say if it is hard to straighten your knee when it hurts really badly, it might depend on where the pain is. If it is on the top of your knee, then it is probably the IT band pulling your patella out of alignment which would make it hard to straighten. If it is on the back/ side of your knee, it might be your hamstrings instead of your IT band. If you get a chance, check out my hamstring stretching video too. I hope that helps!! Good luck!!

I needed you when I ran cross country all four years of high school lol. I didn't develop good stretching and warm up habits and now that I'm getting older (25) I can feel it catching up to me. Thank you so much for the help!

I hate to tell you that the IT band can be very persistent!! Even with consistent stretching, it can take up to 4-6 weeks before it really starts to relax. Try doing some of the stretches in the shower or bath if you get a chance. The warm water should also help loosen it up!! Good luck!!

Doc I was told that I have ITB syndrome from running and not stretching enough, I went to the medical care center on base but they didn't tell me specifically what streches I needed to do but this video is helping. I'm commenting this after a week of doing these stretches. The pain was on the outer side of my left knee, right in the middle of the right side.

Since you might have a nerve getting pressed somewhere, I would go to a doctor if you haven't already!! In the meantime, you can check out my sciatic nerve pain stretches and my back stretches videos. Maybe those will help relieve some of the nerve pain.

After 2 years of pain free knee running, I got the dreaded 'runners knee' a couple of weeks ago on a long run. Left it for a few days but after 1 mile it was back! Had a physio give strip my IT band last week which brought a tear to my eye. Foolishly, I've not really been doing much in the way of glute stretches but yours will hopefully help as I've a half marathon in 3 weeks. Thanks for the advice and can I suggest The Go Go's - Our Lips Are Sealed for an 80s soundtrack. Thanks!

Nice. Big hair bands were the best :-) Even if your VMO isn't weak, it might still be patellofemoral syndrome if you have a tight IT band. Try these, and if you get a chance, you might want to check out my pattellofemoral syndrome video as well. Good luck!! I hope these help!!

Thank you very much; I'll try these for sure! I've been experiencing pretty intense pain on the lateral part of my patella, and it's been affecting *everything* I do -- whether it be weight training, yoga, running or playing sports. I don't think it's due to weakness in my VMO either, so by process of elimination it's probably tightness in my IT band. I'm a child of the '80s too, by the way. If I had to pick a favorite tune from the '80s, it would probably be 'Limelight' by Rush. Thanks again!

Thanks Dr, Jo! These stretches do hurt but will hopefully help. What’s helped me most in the past is when I’m mid exercise (or hike) and my knee pain starts up (poor patellar traction due to tight IT & VMO forgetting to fire), is to squeeze my fist between my knees. Sometimes I’ll add a little motion up and down to remind my VMO that it is the motion that I need it to engage. I’ve been able to finish my hikes in places like Yosemite & Glacier National Parks - where I don’t have time for my body to quit on me. Thanks again!

Dr. Jo, you are the best. Thank you so much for all the time you take to do these videos for us. They're so helpful, and they've also really helped me focus on isolating the exact muscles I need to be working on. A lot of times this info is presented in a way that doesn't let you know exactly how you should be holding your body to get the right outcome, but your videos are so good at that. I find it so interesting how just moving my foot/leg/knee one inch or two past the correct alignment for the exercise results in me targeting the wrong muscle. Anyway, once again, thank you so much!

Oh, the 80s...what a great decade!! There might be some other things causing your tight IT band if it continues to tighten back up. With your rehab for your knee, did you focus on strengthening your VMO (inner quad muscle)? Often when this becomes weak after a surgery or overuse, the IT band becomes tight. Focus on strengthening the VMO and quads in general and see if that helps. Good luck!!

That does not sound like PPS to me. Have you gone to a doctor and explained all your symptoms? When you get pins and needles feelings (numbness/tingling), that is more nerve involvement. It could be coming from your back or it could be coming from your sciatic nerve getting pressed on by your piriformis muscle. When your leg feels heavy and weak like that, it usually means that the signal from the nerve is not getting there properly.

Thanks so much for this vid and the pettellofemoral one, I just found out I have this syndrom which sucksss bc I do a lot of leg workouts and jumping so I hope these stretches help me get back to my old self again!! my dr was no help lol

@@AskDoctorJo apparently someone doesn't think you would be a great eighty's girl as I saw a thumbs down. Maybe a big hair video might help. My IT band is better, as a golfer I have inner right knee tightness. Not bad, just a little tender if I hit it the wrong way. When I get a massage it might crack when my right foot is turned out. Tenderness inside, center of right knee.
