The Easiest Way To Fix Your Posture At Home (Just 3 Exercises!)

Although I have made past videos that work on this ‘how to fix bad posture’ and “how to fix hunched posture” issue, I understand that many of you just won’t be consistent when presented with a ton of different posture exercises. I get it, corrective exercises for posture are not “fun” for most people. So, in this video I thought I’d create a routine that shows you how to potentially achieve a proper posture with the least amount of effort. So, when it comes to how to fix your posture, there are just 3 moves.
It’s important that we first understand the reasoning behind posture exercises. As a result of sitting hunched over, your mid-back has lost some of its ability to extend upright and leads you to a kyphosis and a hunchback posture. As a result, certain mid-back muscles (e.g. lower traps), get weakened and their activation actually become inhibited. What’s the solution? Well, first we’re going to work on mobilizing our mid-back. Then, after we mobilize the thoracic spine we’ll work on a lower traps exercise to work on activating and strengthening them.
First, when it comes to how to fix bad posture, we’re going to work on some thoracic mobilization. To set up, lay on your back with your knees bent and place the foam roller around the level of your shoulder blades. Then, place your hands behind your head to support your neck. From here, contract your abs and then leading with your head, slowly arch your upper back over the foam roller. Return back to the starting position and then repeat that for a few more reps. Make sure that as you do so, you aren’t letting your ribs flare up and lower back arch. After you do a few more reps in that position, continue moving the foam roller further down each segment of your back and repeat until you reach the end of your mid-back region. Next, we want to use an exercise that’ll help our body engrain that mindful awareness of how to actually extend at the mid-back. To do so, we’ll use thoracic cat cows.
Next, once we’ve successfully mobilized our mid-back with the previous 2 exercises for posture, we’re now going to temporarily be in a much better position to be able to activate and strengthen our lower traps for long term results. We’ll use something called the modified prone cobra. Practice this daily, and once you’re able to activate your lower traps quite well here without compensating with your upper traps, we want to then swap your lower traps exercise for more difficult progressions.
But the main goal of this is to gradually move through these each of these exercises over time as you “master” each progression. So, if you want proper posture, take your time and don’t rush through these.
To summarize the daily routine, here’s the action plan:
Spend 10 minutes to cycle through each move in order:
Move 1: Thoracic Extension (~ 1 minute)
Move 2: Thoracic Cat Cows (10 reps)
Move 3: Lower Traps Exercise (10 reps with 5-10 second holds at top position)
Level 1 = Modified Prone Cobra
Level 2 = Behind Head Raise
Level 3 = W Raise
Level 4 = Y Raise
*Perform this routine 1-3x/day to break up long periods of sitting/standing.
Overtime, by consistently devoting at least just 5-10 minutes a day to work through this ‘how to fix your posture’ routine, you should notice a significant improvement in your ability to activate your lower traps and other important mid-back muscles that have been weakened. This will then enable you to actually use these muscles more not only when you stand and sit throughout the day, but also in the gym with movements like the pull-up, lat pulldown, and rows that normally should be strengthening these muscles. And as a result of this, you’ll be able to see long lasting visual improvements in your hunched over posture which can in turn creates a lot more relief upstream in your upper traps, neck, shoulders, and potentially even downstream in your lower back and other areas.
And for a step-by-step program that shows you exactly how to properly train these often overlooked muscles, and combines it with a weekly weights routine so that you can build lean muscle while improving your posture and various imbalances in the process, then simply take the analysis quiz to discover which science-based program would be best for you and where your body is currently at below:

hi jeremy ethier hope you are doing fine , thanks for such informative videos i was also a patient of forward head syndrome after watching you videos i am feeling a lot better thanks to you, well i have another problem which is muscle knots at my back which are causing me less stretch at my lower back and every now and then they cause me back problem what i have to do .. these knots can easily be feel with hand touch .. please make some video about it .. looking forward thanks

I have intense pain trough a car accident, everything healed except the pain in my neck/upper traps. Every hospital i've been has given up on me because there is nothing to see on scans. I know the problem is the lower trap but i've never been able to exercise the lower part without the least amount of tention in my upper trap (the most tense muscle in my body.) Can't wait to get home and try this! Thank you for this video!

Man, you're helping me to make my work better. As a programmer, posture is a huge thing because we sit all day long. On top of that, I'm somewhat tall, so the force used to keep a good posture is bigger than someone with usual height will use. Thanks a lot!

Scapular pull ups have been great for my posture! They target the lower traps really well, and you can do them more often than other back exercises.

Thanks Jeremy. I've tried your other posture routines and fell out of the habit. For someone like me, it's important to be able to hit these auxilliary exercises and muscles with a fast, easy routine. Hopefully this fits the bill. It's difficult enough to make sure I do my main barbell workout, which I only do twice a week. I'd love more time-saving exercises or tips if you have any.

My physiotherapist taught me this exercise for the lower traps... Lay on your stomach; hands up below your hips; lift your shoulders while keeping the elbows pinned down; hold for about 10 secs; repeat. Seems to work. Also helps me a bit with shoulder pain. :)

The lower trapezius are so important! Over a long period of time, without even thinking about it, many of us develop and earn kyphosis. There is no quick fix, like you said Jeremy! We need to be as consistent with these stretches and exercises as consistently we let our backs round (and consistently not let our backs round when doing other activities). This is a good guide on the progressions of working on the lower trapz. Looks like many of us in the comments section realize we need to do this regularly! How long will you be able to keep it up tho? 😜

@@tabithalwal3607 in my master's I learned that sitting for long periods of time day after day is one of the worst things for us. So, the best time to stop back pain is to do something about it before it starts! I recommend setting an alarm every 30 minutes so you can stand up, stretch, or walk for like 2-5 minutes and then get back to work again. Not sure if your job allows it, but you gotta take care of yourself first! Also, I'm sorry if I'm giving unsolicited advice! When people tell me something that bothers them, I end up going into "let me help you fix that" mode lol Sorry!

I have all of the issues here, and I've been using your previous video to help correct them. One thing I would say would be helpful is a follow along video of all of the exercises, and sets, not just one round of it. I really appreciate all the work you put into these free videos, I'm not suggesting this to diminsh the work you put in, only as advice from personal experience that follow along videos are more engaging, and easier to build into a routine.

These posture videos are extremely helpful in today’s age. I did a video for trucker mobility if you’re a truck driver but it’s a much smaller audience. Maybe you could do a video for lower back pain. Great video idea and perfect that it can be done at home. Very helpful 👍🏻 thanks for the content.

Lex Roet Truckers suffer from Sciatica often. They have poor hip mobility/flexibility. I’m sure they have similar problems but the focus I was referring to is lower back/hips, not upper to lower traps.

This is one of the most important topics that not enough people cover, as poor posture carries many negative consequences, but it’s not that hard to fix. Great in depth video, and as a fellow fitness professional, I can attest to these being effective exercises to help improve posture.

Appreciated the references to academic papers. Also was doing some similiar excerciecs after watching a different youtube video. They didn't mention the issue of overexcerting your upper traps however, and I was wondering why I was getting neck pain from doing them and ended up pulling one of my upper traps. Now it all makes sense. Great video, with a lot of info thanks!

Dead hangings from a pull up bar for a minute. Do it 3 times

Hanging from a bar can cause pain in shoulder or worsen the existing.....try doing wall slides instead
