The Fatome
What is the best source of fat on a ketogenic diet? The ketosphere is pretty segregated, almost in a religious manner, on this issue. Followers of the primal ‘we-evolved-to-eat mammoths, not vegetables’ faith often argue animal products, like red meat and dairy, are the superior fat sources. By extension, stable saturated fats become superior to more fragile and oxidation-prone monounsaturated fats or, worse yet, PUFAs! However, followers of the primal ‘Blue-zone-Anti-Alzheimer’s-Mediterranean’ faith, myself included, often lean towards believing that a well-formulated ketogenic diet should emphasize monounsaturated fats, from sources like olive oil and avocados, and Omega-3s, from fatty fish.
(spoiler altert), is this: this is no single best fat! The best ketogenic diet almost certainly relies on an optimized balance of different fat sources - not too much of any one good thing, rather just enough of all the good things!
So, let’s begin the analysis by “operationalizing our variables,” i.e. let’s decide what factors are the most important to consider.
1. Long-Chain Saturated Fatty Acid Profile
Not all long-chain saturated fatty acids are equal! Long-chain saturated fatty acids differ in the length of their tails, from 12 carbons to 22 carbons. The four fatty acids I want to focus on are the 12, 14, 16, and 18-carbon fatty acids, lauric acid, myristic acid, palmitic acid, and stearic acid. In general, lauric acid, myristic acid, and palmitic acid can all decrease the expression of LDL receptors on your liver. This is not bad because it can increase LDL, it’s potentially bad because of how it can increase LDL. You see, by decreasing LDL uptake at the liver, you decrease LDL turnover and LDL in the blood has more time to get oxidized, condense, and become atherogenic. By contrast, steric acid does not decrease LDL receptor expression on the liver. Therefore, saturated fat sources that have a higher stearic acid-to-(palmitic acid + myristic acid) ratio may, in some people, be preferable. If you take a look at the compare and contrast table, this would imply cacao (chocolate) saturated fat may be better than fat from dairy (ghee) or red meat.
2. MCTs
I won’t spend much time on medium-chain triglycerides (MCTs), other than to make three points: (i) MCTs go straight to the liver, rather than into systemic circulation, and get used as more immediate fuel and get turned into ketones. This is presumed to be good. (ii) Coconut oil is praised for its MCT content, but it’s only about 16% MCTs. Sorry. (iii) All-in-all, guzzling C8 or coconut oil will not have a huge impact on your ketone levels.
3. MUFAs
Monounsaturated fatty acids, and their primary sources (olive oil, avocados, and macadamia nuts), many consider to be superfoods. I tend to agree. Real extra virgin olive oil is perhaps the best fat source of polyphenols and has more health benefits than I could list here.
Most of the MUFAs in your diet will be oleic acid. Oleic acid is awesome because it gets converted into a metabolite called oleoylethanolamide (OEA) which activates the fat-burning transcription factor PPARα and stimulates TRPV1 receptors on the vagus nerve to make you feel full. There is, however, another (rarer) MUFA worth mentioning: palmitoleic acid, also known as Omega-7. Palmitoleic acid is richest in macadamia nuts, synergizes with Omega-3s (found in fish), and can help to improve serum lipids and insulin sensitivity.
4. Omega-3
I have one point to make here: Eat Fatty Fish. Period. Fatty Fish (SMASH: Salmon, Mackerel, Anchovies, Sardines, Herring) are your sources of the Omega-3 fatty acids, EPA and DHA. You need adequate EPA and DHA for optimal health. That’s not really a point that’s in dispute.

I'm down 94 pounds from November 6th 2019. You've helped a lot with filling the gap between my diet and knowledge of why I need what I eat. I haven't exercised at all either. November I was 353 pounds today um 258 and dropping. Once I'm under 250 I'm going to start exercising again. Thank you for the videos and helping as many people as you can!

Awesome job, when you do start exercising I recommend in the beginning to try to exercise about 4 times a week. Do a 30 minute anaerobic HIIT workout every other day (1 exercise, 1 rest) preferably resistance based rather than cardio. Once your muscles are more adaptive they will heal much faster and then you can start exercising every day if you want. Athlean-x is a great youtube channel if you want to learn what exercises to do and why they are great.

@Thomas Delauer I really appreciate all your content! It’s eye opening and motivational to me! You talk about intermittent fasting intermittently and I wanted to know a few things. When you fast every other day, during the days you are not fasting, do you eat at your BMR as a sort of re-feed or do you eat at a slight caloric deficit? Also, when breaking your fast, would adding apple butter to a rice cake be detrimental to the break? And what’s a good portion size for breaking the fast to keep it small? I would really enjoy seeing a video of what you consume during a fasting period, keto period, and regular day. One more thing lol, I’m a truck driver that usually works 12 to 14 hours a day and finding time to work out and meal prep and live life is hectic. Would you have any advice or strategy for people like me that work long hours but the jobs mainly sedentary?

The amount of extra nutrients in the oil affects the smoke point: more minerals, enzymes etc in the oil, the lower the smoke point.

Thank you! Very useful 🙏🏼 as a video suggestion are you able to look more at female hormone imbalance/ polycystic ovarian syndrome and insulin resistance. I’ve suffered from this since my teens and after doing a lot of research I seen a low carb/keto diet is supposed to help if not reverse the symptoms and issues. I’ve been doing keto a couple of weeks and seen benefits. Thanks!

Pork belly works well for me! Slow cooked in bone broth in the oven with the skin side out of the bone broth so it goes crispy! I sleep better and feel stronger in the gym the next day!

I cannot do mct of any kind. It immediately goes right through me. I've tried powder and I've tried starting at a tsp and working my way up. No go! I can however eat goat cheese and LOVE it!!! Thanks Thomas.

Video requests: physically show us plated meals best for the day when breaking a prolonged 2 or 3 day fast... and variations for those doing it more regularly (weekly or bi-weekly). You say lean protein and plain cooked veggies. All i can come up with is steamed white fish and steamed cauliflower & brocolli for lunch. No idea what else to do... so end up with a keto meal for supper, as I don't know what else to buy to replace that with. TY for the extra help!

Olive oil + butter, and you can fry/sauté just about anything. It also tastes better than olive oil alone. I never fry or sauté with olive oil alone... always add butter.

It can feel overwhelming, but I've been watching his videos for the past 4 years and once you get the hang of eating a diverse profile of fats you wont go back. You feel fuller too, and very little cravings!

Honest walked into keto.blindly. I just read nutrition labels for what had high numbers of fat and calculate the percentages of serving sizes to 70%. Worked for me.

It should be noted that bacon fat has a lot of oleic acid(a little over 40%), that same oil that makes olive oil and avocado oil good for you, and only a little bit of omega-6(about 10%), and it happens to be mostly the good omega-6, linoleic acid. The only real downside in the fat profile of bacon oil is that it's about 23% palmitic acid. But overall it's a very healthy source of fat.

So, could you do an updated version of this video but like in-a-nutshell checklist style with examples. I've grown to trust your information and appreciate the science behind it.. Although, I'm a mom of three kids and one is a toddler and sometimes I just need quick suggestions that I can jot down when I'm tired to death of my current regular fats. Maybe do it like a list of a variety of suggestions followed by the nerd explanations (because I love the science behind it, but like I said.. three kids and the keto with all the time I spend in the kitchen and then homeschooling and then kids activities.. I save nerd stuff for when I'm not on the fly) Thanks in advance.

A lot of people say olive oil for frying and extra-virgin olive oil for pouring on salads...(assuming you don't want to use lard, suet, tallow, ghee, Kerrygold (other butters are available - this is not an infomercial) for frying).

Hi Thomas - great videos - thanks for the science-supported information! I’ve been fat adapted for approximately 18 months and am male, in my early 50s, very fit but could stand to lose 15 lbs of fat. Here’s my problem, if I slip up and end up falling off keto for a night, it seems to take me several days to return to normal blood ketone levels (0.6 - 1.4). FYI - I’m typically keeping my carbs below 50 (not 30), tracking my calories and macros in MFP, and do practice IF (normally 12 hours, sometimes 16+), and can usually go 2.5/3 weeks without falling off the keto wagon. Also I’ve been doing 30 minute outdoor, instructor led boot camps (FBBC) 6 days per week. I know keto tends to be better for endurance cardio or higher (or very low) rep strength training vs HIIT type exercise. I do enjoy keto (fat is flavor!) and would love to get to your regiment of 8 weeks keto, 2 weeks healthy carb/non keto but seem to struggle with this. Any thoughts on the challenges to ketone recovery vs challenges staying on Keto? Also is keto the best plan for my exercise routine? Would really appreciate any feedback you may have if this makes sense for a video. Thanks for all you do!

I like these big picture summary videos...I feel better using coconut oil/milk as my primary fat source for keto than olive and avocado...Easier energy source? Very anti inflammatory. Olives and olive oil and avocados (higher omega 6 and therefore more inflammatory in large amounts) are great for side salads, but not as good as the main event for me. I love sardines for breakfast. Salmon is also a fave. Ground Bison now my fave red meat. Walnuts, Brazil nuts, sunflower seeds, flax, and hemp seeds are faves. Interesting summary.

Salmon are mostly farmed and the red is actully a dye , In Australia you cannot buy wild caught salmon , you can order your salmon pink or red from the farms. The salmon from farms are actully white flesh because of the conditions there raised in and full of antibiotics which is sprayed into the water pens on a regular basis. Sustainably sourced on the can's means farmed . Great advise on the fats ,always learning.

keep a balance of omega 3 and 6 = 1:1 ratio, so salmon and olive oil is nice togeter, but with chicken dinner use coconut oil, butter or avocado with it instead of olive oil.

I just ate a can of premium Portuguese sardines packed in organic extra virgin olive oil. I also drank some of the olive oil when I was done eating. Am I doing it right?

I gained 60 pounds over quarantine… I’m on the keto diet for two weeks now and lost 4 pounds already. I’m feeling so much better after the keto flu.

Being doing the keto and intermittent fasting and I've drop 20 pounds in a month. No exercise. I have had more than a few cheat days with the carbs.im suprised at how well this has worked. Will be interesting to see how next month will go. Most interesting thing I have found is how easy it is to stave off hunger pains with some water or cup of black coffee

Dear Thomas. Big up! Craig wondering if oxidisation can cause prolonged Staphalecocus in form of Zit Scab acne on chin under corners of mouth? here. Can you help? From Craig. PS I tried tons of Antibiotics they do some of the business needed while taking them but then back to start. Years back I got clear skin eating Curry Brown rice. No longer can have so Keto mainly I have High cholesterol but feel better eating red meat more often as Tuna, Chicken is good but not all the while.
