Do you want better shoulder health and mobility? Then the exercises in this video are like super lube for your shoulders, training scapular activation and the full range of scapular mobility.
We're focusing in on the scapulothoracic joint, which is a unique joint comprised of the scapula and thoracic spine, while eliminating movement of the glenohumeral joint, which is made up of the scapula and humerus (upper arm bone).
We start with the basic scap circle movement, which is to be done slowly with constant activation in one direction (even though there's no more movement in that direction) and movement in another. Tough to describe but that's why we've got the video. 😉
A visualization you can use is to think your stuck in the middle of the earth and you're trying to dig yourself a big circle - you're constantly scraping away the edges of the circle to expand it. Do the same thing here.

05:39 - the hinge variation that increases activation of the posterior scapular muscles i.e. rhomboids, middle traps and latissimus dorsi
06:41 - prone variations, which increases activation of the anterior scapular muscles i.e. serratus anterior, pec major and pec minor
TECHNIQUE TIP: keep your elbows locked out (activate your tricpes) and lock your spine in neutral - this better isolates and activates the scapular muscles.
You might hear or feel some creaking and clunking here (especially with scapular protraction), which is completely normal because you're going to explore and train uncharted territory. As long as you don't have any sharp or radiating pain or tingling, keep pushing the ROM. If you do, just back off a bit from end range and keep working it and your ROM will improve.
Do the 3-way scap circles as part of a warmup for any workout or sport where you're using your arms. 1 set of 3 circles in each direction in each position is good.
It's also a great move to do throughout the day e.g. when you're standing in line at the grocery store or even sitting at the office - just slide forward so you're not on the back rest and go for it.
Restoring scapular muscle activation and training the full range of scapular mobility with this exercise will go a long way towards keeping your shoulders healthy and mobile in the short and long-term, so go ahead and add it to your movement toolbox.

Another good video to add to my shoulder workout. I’m getting things narrowed down. My Levater is an issue and my scaps. My scaps are finally starting to engage correctly with these types of exercises. And my impingement is now very minimal. Thanks to videos like this, I am finally moving forward. It’s taken me 5 years, but boy, it feels good. Thank you for your consistently great content!

my left shoulder has been bothering me for years. I have discomfort almost everyday, especially waking up in the morning. I'm told I have a locked shoulder and I could only lift my left arm up to maybe 140 or 150 degrees at best. I tried PT, chiropractor and regular massage therapy and nothing worked long term. Just a few days with Coach E's exercises, I already started having more range of motion and the pain is slowly improving noticeably. Thank you Eric!!! I wish I've discovered your videos earlier.....

That 3rd one is sooo hard. I have scapula dyskinesis and apparently a slight torn labrum(not enough for surgery apparently) and man that 3rd one my scapula felt like dancing with 2 left feet. Good news is it helped me finally feel what a scapular push up should feel like.

Hey Coach, I got into a car accident a few years ago and suffered whiplash. I also sustained damage to my facet joints in my left cervical region. The injury has gotten worse and I now have scapular winging on my left side and extreme tightness in my neck, mostly on the right side. Currently I'm working on thoracic mobility, fixing my hips, and fixing my flat feet.

Tennis elbow... Went to a Physical Therapist for a few weeks, was "graduated" with reduced pain but not fully eliminated. Couldn't quite get it gone completely. Went to a massage therapist for the first time to see if some extra deep tissue work would help. Surprisingly, they weren't concerned with the same extensor muscles in the forearm and just above the elbow that I have been self massaging for months, and that the PT had been dry needling and having me strengthen and stretch. They were concerned with tightness around the scapula. End of the massage session, I felt some extra relief. This led me here in my search for scapular mobility to help keep the smaller muscles around and under the scapula nice and strong. What's tripping me out is that I can barbell row 225 for 5 reps and deadlift 345 for 5 reps, but just doing these with no weight, and only the first standing portion, has muscles in my back feeling sore. Massage Therapist said my body is looking to balance itself, and in the process it's letting some muscles turn off and tighten while others carry the weight. I think she was onto something.

It's good stuff but not the panacea some have made it out to be. And there's different ways to hang but the key point with all hanging drills is to have a STRONG GRIP. Once you lose the grip, stop the set, otherwise you're just going to be stretching passive tissues out and that could cause laxity, which could lead to instability and problems/pain.

I am not sure what kind of a problem I have... Better said, I have many problems related to my shoulder girdle. First of all, I have mild scoliosis. My left shoulder is more elevated than the right. A year ago I had a frozen left shoulder which I managed and now I have no pain. I can hear all sort of cracking noises when I move my shoulders, especially around the scapula as if the scapula is grinding against the rib cage in an unnatural way. I exercise regularly and put a lot of effort to learn and exercise properly. The doctors have not helped me so far with any problem I ever had and I can not rely on them. I hope I will figure out what to do with my shoulder blades. I will do these exercises, thank you 🙏

Love you're videos and how in depth you go with them. I've been experiencing some issues that flared up after I started weight lifting which have progressively gotten worse. My left trap seems to always be fired or engaged no matter what whether its while I'm Driving, hitting chest movements,, back movements, carrying a ladder, raising my arm, really anything on my left side. I feel my left scapula is not functioning properly so my trap is taking over, trap is always burning or I can just feel it working. With that my left shoulder definitely can't do what my right can in terms of mobility and weight. I think it affects my hand/ wrist as well because it will also burn/ feel engaged abnormally when I'm active. I've started some scapular mobility exercises to see what happens. Any tips on what I muscles I should start working on would be very helpful just wanna lessen the pain and improve mobility to be asymmetrical. Sorry for the long response 😅

Thanks for the great tips. I hope it would help get my shoulder mobility better. I can't hold a barbell bar for front and back squats properly. For the back squat, my arms can't bend narrow to hold the bar ( I got to spread my arms wide and my wrists can't hold it straight) and my elbows can't be pushed behind backward. For the front squat, I can't push my elbows forward to hold the bar securely. I am wondering if you could suggest what exercises I need to do. Thanks.

Very interesting ! I've also seen doing this exercise alternating one side after the other. What would be the advantages of doing that over both sides at the same time ?

That's a fun trick you can do to further refine control, but is more a display of your ability than a way to improve it. The way I teach it here is what's best for developing the control AND mobility in the first place.

You may be aware, Coach E, that stringed instruments are played with the arms and shoulders, not just the fingers. My right shoulder is damaged and I'm waiting for a PT appt, but I'm going to do some stretching of my serratus and see how it goes. My right rhomboid has flared up also, and these exercises can help that, I think. Thanks for posting Coach E!

Hi Eric! Thanks so much for the video, I’ve been struggling with one sided back pain for a year now and not sure what exercises to do. When I tried the movements you showed - I experienced pain in my rhomboids with retraction - I am assuming this is good coz it means it is being exercised - are there any other exercises for the rhomboids and erector spinae? Eric, I've had a problem for 5 years. The outward manifestation is that when I externally rotate my left forearm the scapula engages sooner than it should, almost as if the shoulder girdle would freeze up, forcing the scapula to retract along with the arm external rotation. Would be greatly appreciated if you posted a video addressing this issue. Thanks a mil!!!

I do have scapular dysfunction that is affecting my cervical spine... ie.. recent balance issues. I know I have weaknesses, I feel I am over stretching the wrong muscles maybe and not strengthening the weak ones. I have a left forward shoulder, right is lower and more posterior, almost feel twisted. I am right hand dominate. I also have winging, more on the non painful right side. I don’t expect you to give advice sight unseen but just wondering , do you think this above video will help with strengthening some or all of the shoulder muscles or do you have a more specific one I should be doing. Hi Eric! Came across your video. I have this tight spot (feels like a knot) by my left shoulder blade that has been there for about 8 months. At its worst it was impacting my ulnar nerve causing tingling down my inner elbow to my fingers. Would these exercises be a good fit for me?

Hi Eric I just recently started your shoulder control program (1 week in) and I ruptured my right distal bicep tendon on the job looks like i will be in a brace for 6 weeks would you suggest i continue this program on my left side only? any recommendations? Also I was previously told by a chiropractor (very casually........was not sure if this was an official diagnosis....no MRI) that I had a herniated disc, since this arm injury my back has been acting up and hurts like hell, what can I do to help myself with all this going on?

Keep practicing and you will improve soon enough :) Try placing your hands on a wall while standing up first and leaning forward slightly. Make sure to move much more slowly and really concentrate on the subtle aspects of the motion. - Coach Joshua, Team PM

Hello Eric My daughter is a softball pitcher and is hyper-mobil in the scapula. This is causing pain in the front of her shoulder. Will this help or is there something else she should be doing to strengthen the area.

Eric, while exercising, I can engage my left scapular pretty much easily and fastly. But when it comes to my right, even though I try it won't activate. What could be the issue?

This is not uncommon as all of our bodies exhibit similar patterns due to asymmetrical use over our lifetimes. Essentially, you have used your left arm in a way to promote great neurological control. I visited a physiotherapist a while ago. After examining; he told me that I had what's called a depressed scapula. I did not understand what he meant, nor did I ask him to elaborate. Could you please make a video on fixing depressed scapula?

Depends why it's depressed - if it's a functional (neuromuscular) issue, then this video should help and you'll also have to be aware of it in daily life i.e. you don't want to be pulling the scapula toward your butt cheek. If it's structural, then I can't say from my vantage point here.

I'm hoping this will help me. My left arm, when bent at 90, cannot external rotate fully. I fall short 10 degrees to my midline at the side. Same thing with arm raised to shoulder height and bent at 90, I cannot rotate my arm back past my body like with my other arm. Edit: So far I have no improvement in my shoulder external rotation. I've tried many other exercises and techniques, many from this channel. Is there anything I can try or a video here I haven't tried yet? I am still lacking at least 10 degrees external rotation, and I figured maybe it was my scapula. I have issues with the same side tricep muscle at the elbow.

About 6 weeks ago I was benching heavy and felt a little sting in my right rhomboid. Didn’t think too much of it but later that day and for several weeks I have felt like my medical shoulder blade muscle wants to cramp up. Been doing some lacrosse ball work on it and it’s feeling better. It was worse in the morning. Couldn’t bend over to put on my shoes without feeling like it was going to cramp up. Within an hour of working with personal training clients my shoulder felt fine. Also have had a significant drop in horizontal pressing strength and vertical pulling strength. I’m baffled by this weakness. PT tells me my right shoulder blade is a little lower than my left and massage therapist tells me my left blade is a little stuck to my rib cage. Any ideas?

Sounds like a strain but also that you could spend some time activating the muscles that govern scapular motion and stability. Did you try out the exercises in the video?

I work at a desk typing and clicking on the mouse for 8 hours. I've been told I have cubital tunnel syndrome since the tendon snaps at the medial epicondyle causing pain with numbness to the fingers inervated by the ulner nerve. I've been told I need surgery but I'm not convinced that this diagnosis is the root cause. I also have aching/burning sensation in the triceps and pain where the triceps and lats meet. Could a scapular deficiency or weak serratus muscle be causing all this? Thank you in advance!

I have not been diagnosed with a winged scapula, but what I notice is during strength exercises like push ups and rows I cannot activate the muscles around my scapula on my Right side nearly as well as my Left. I have trouble activating the serratus anterior when trying various activation drills. I also have some neck pain/discomfort when sleeping on the right. I've found countless videos and articles online about how to strengthen the serratus to stabilize the shoulder but I'm not sure how to activate it and feel like I just jump around too much. Do you recommend the moves in thia video for me? How many times per day should I practice and how long? Should I see noticable progress each week? Appreciate any insight you can provide! 🙏

I have scapular winging on the right and shoulder impingement on the right. I am a mammogapher . This is extremely hard on the upper body. I need to strengthen my back. My right trap is so tight is is terrible. I get bi weekly massages. Been to physical therapy but the pain is coming back. I had to get an injection to be able to do the exercises. Is there a particular video you have done for my issues?

i damaged my scapula 2 years ago and im still in alot of pain i have rounded shoulders and doing this exercise with my scapulars the one i damages gives a sparp pain and i get tingling in mt left hand i only managed one rep and didn't go backwards. i have alot of clunking sounds. my question is if i continue will it get stronger and thus relieve pain or do i need to have it looked at? i had been to AnE and Drs but i mentioned the shoulder blade and had my shoulder xrays and they found nothing broken. would an xray need to be taken of the scapular at several angels to check for any fractures since at the time of this injury happened it was extreme pain that i believe the spring from the bed tore into the scapular bone as well as very close to my spine. i have lost over 50% of my power in my left arm and it feels like i have a trapped nerve. so far ive had no treatment and so iv had to learn to deal with the pain but im booked into see a chiropractor Monday would this treatment be safe for my situation just after the injury i couldn't do this exerciser at all due to the pain it has been sheer agony as it felt like something was broken and maybe nerve damage. im trying to improve my health with exercise and posture. i can perform your exercise but with symptoms that cause my little finger to feel numb/dead the trapped nerve feels like its inside my shoulder balljoint and painful to twist left wrist out when arm at 120 degrees and i pivot elbow up and down. try as i have i just cant unpinch it it felt like it slipped over the tip of the blade and went down behind ribs also it also hurts around my armpit all around will i ever get to full health regarding this

I’m late but my issues are numb/throbbing pain in my mid-upper back going into my arm as numbness/tingling/itching. It goes away is I lay down in a reclining position but even just standing or sitting upright can activate the pain/numbness.

@@PrecisionMovementCoach L5-6 moderate disk wear. L5 is shifted/fused to the left of center, so lower back stiffness and some pain there. But my spine also curves to the right a bit moving upward to compensate for being off center, causing much more pain in the mid back where the ribs end. I would like to strengthen both with more focus on the mid back which interferes with normal life, especially in the morning.

My scapulas are f.ed. My lats/triceps are virtually non existent and tight. The muscles around the spine of the scapulas stick out and then make my neck stick out forward. I have a ‘curve’ in my thoracic spine to look at on a side view yet can’t actually round it from the inside eg cat-cow. I can only do the cow part for years but the thoracic spine stays flat like a board. I have issues with my elbows too- lumps from bangs against walls etc that have affected both my humerus. Trying to do scapular depression gives me a tingly pain my my thumb and feels compressed.

@@PrecisionMovementCoach at first they thought i had uppercross but the pains been so long. did x rays and nothing. i am a strength coach myself and struggling to get this resolved with multiple physios. been working on posture, rotator cuff, shoulder retraction, multifidis.... and im always in pain. i can touch the spot between my scap that hurts and my lower back is on and off with pain. than ks for responding

I have a anterior Sternum clavicular dislocation on the right side for 6 years now and my shoulderblade feels like it is coming of my ribcage because of this. I don't have money for fysio so i am doing a lot by myself i am able to lift and move my arm again it was stiff for 4 years. I hope this is also helping my problem. If anyone has some tips for my injury it would be a great help! My goal is to be able to do fitness weight lifting and getting stronger again! I want to be able to eventually do pullups again. But first i need to fix my shoulder!

You have videos on dealing with AC joint pain but what about those that have permanent seperation in the AC? Would this help with that or be safe to do with an slight AC seperation? I'm trying to figure out how to get back to overhead activities like hanging/climbing/chinning but I have this AC issue combined with poor serratus function. I'm trying to figure out what to focus on and what I should and shouldn't do in the process.

@@PrecisionMovementCoach According to what I've been told I sprained the joint a long time ago and it never properly healed so now there's a slight displacement/seperation. And I've been told this multiple times after getting an MRI and x-rays.

OK got it - so then this drill would be indicated as you're active throughout the full ROM, which is what's necessary whenever ligaments are compromised. Just go slow into the protraction/elevation range of the scapula and if it feels risky don't push the range there, but everywhere other range is good to go.

Try this technique but really focus on the one side - it'll come! Might also need some myofascial release and/or stretching on the tight shoulder beforehand, where depends on where the restricted motion is.

Breathe naturally - at first your tendency will be to hold your breath but as you gain experience with the technique you'll be able to focus on breathing naturally more.

Hi, I have a lump of scar tissues in / near my trap muscles and near my shoulder blade. It doesn’t allow me to lift any weights or do anything strenuous as flares up with lots of pain if I do. Any tips? I’ve been doing a lot of massaging to try and shift. Full ROM and no issues there. Any tips? Thank you

Hi, I tried the exercises in the rotator cuff video that you shared the link for and these also resulted in significantly more pain a few hours after. It feels like nerve type pain. I am having another MRI tomorrow on the area (the previous MRI that I had was too “zoomed in” and missed the trapezius/rhomboid area that’s actually causing the pain)

when i do these my serratus anterior is shaking.Is that normal?

In the first exercise, when I reached full protraction and tried to depress my shoulders my pecs starter cramping up… every time… Anyone Else Got that? And anyone Got any tips?

That is normal. The cramping indicates that the muscles are weak at that range of motion and cannot handle the neurological demand that you are applying. Keep working on it and you will find that your tolerance to the cramping will increase and you will get stronger. Keep us posted! - Coach Joshua, Team PM

You asked about particular scapula issues. Here's mine: - R scapula/shoulder doesn't feel like it's ennervating/moving properly. It's like I can't make the connections on that side. I notice it particularly when trying to do pull-ups. I have tried assisted/machine ones, starting with a lot of assistance, but nothing has resolved the problem - Both my shoulders were prone to sub-luxation from my mid/late teens (more the R than the L) and my R shoulder was dislocated in a skiing fall about 20 years ago. The pecs are tight and the R shoulder dropped and anteriorly tight/rotated. - When I perform a lateral elevation of my arms, the R arm gets to a much lower angle of elevation before movement transfers from the gleno-humeral joint to the trapezius and other elevators. The L arm raises much higher before this happens. - When I perform a 'table-top' type posture, I generally experience tightness or pain at the front/top of the R humerus (feels like where the pec tendon or biceps tendon attaches/passes?) - When performing pull-ups, my R shoulder easily feels unstable, that it could jump out of joint and has no strength (like my brain is not making the connections well) - I'm unsure how much of the problems are in the scapula and how much in the gleno-humeral joint, but my sense is that the scapula is not holding itself in place well (the distal/medial tip seems collapsed towards the spine with the scapula rotated clockwise when looked at from behind) and there are muscles around the G-H joint (teres?) that are very tight Any thoughts welcome!

Mark - my first question is do you think you're on the hypermobile end of the mobility spectrum? It definitely sounds like your R scapular and rotator cuff muscles aren't doing the job. Could be weakness, imbalance, or some kind of restriction probably related to the sublux. @@PrecisionMovementCoach Thank you, Eric. I will watch those videos. I can see that serratus anterior problems make sense...I have done some work around it, but your comment about this encourages me to re-double my efforts, not be afraid of working it hard and to dig in for the long road! As for hypermobile....maybe in some areas, for example elbows and knees can hyperextend a little. I have also suffered from lumbar/SI problems for many years (with scoliosis, tendency for lumbar hyperextension and possibly some 'loose' ligaments, anterior pelvic tilt and more on the R than the L, with the predictable mirroring issues in the neck - though symptoms have been less pronounced here). I have no doubt that the shoulder and back problems are related.

Yup you sound hypermobile - ppl with elbows and knees that can hyperextend at all are typically classed as hypermobile (also, being able to stretch the thumb down to touch the forearm is another indicator). So, if you've ever focused on static stretching or yoga, that would exacerbate that. My Rx for you would be to focus on full range of control, stability and strength - not increasing range whether actively or passively. @@PrecisionMovementCoach Thank again, Eric. That all makes sense, especially the strength/stability in the full range. I already have your Scap Control program, so will go back and look at that (my recollection is I got part-way through a few years ago and then fell off the wagon...). One further question is you have time to respond is that, when I do the Wall Robot movement, the main problem I have there is when I have my R arm in the raised position (external rotation of the shoulder). I guess it's just a matter of keeping the scapula posteriorly rotated and depressed and just bring the arm up as far as I can (and working with the myo-fascial self-release at the front of the shoulder)?
