Dad Bod to Rad Bod: [FOLLOW-ALONG] Full Body Dumbbell Workout!
0:00 - As a busy new parent, trying to keep the “dad-bod” at bay - I’ve had to make some major changes to my workouts.
Between diaper changes, feedings, and bath-time - it’s rare for me to get more than 30 minutes away to work on my physique.
So, today I wanted to take you through a complete follow-along workout and show you how much you can still get done in under 30 minutes with just some dumbbells and a bench.
So let me get some P.P.K., and we’ll get right into it.

1:34 - As you know all great workouts start with a great warm-up, so take 5 minutes to really get warmed up and get the blood pumping with some full body dynamic movements.
1:42 - Workout Info: For this workout you’ll perform 6 exercises in circuit fashion.
Meaning you perform one exercise after the other, with no rest between them until all 6 exercises are complete.
You will perform each exercise for 40 seconds aiming for as many reps as possible, then have 20 seconds to rest and set up for the next exercise.
Once you’ve finished all 6 exercises, that’s the end of round 1..
Your goal is to complete 4 rounds back-to-back, for a 24-minute, high intensity, full body workout.
As always, the complete workout is listed for you in the description below.
2:24 - Round 1
2:27 - Exercise #1: Incline Dumbbell Press
Dig shoulders into bench, keep chest up
Don’t flare elbows too high
Constant tension on pecs
3:27 - Exercise #2: Dumbbell 1-Arm Row
Keep torso parallel with floor
Pull with your elbow, squeeze your back at top
Alternate sides every 5 reps
4:27 - Exercise #3: Dumbbell Seated Lateral Raise
Keep chest up with slight lean forward
Raise your elbows up and out to your sides
5:27 - Exercise #4: Bulgarian Split Squat
Keep chest up, back straight,
Lower until both legs reach 90 degrees
Drive through the heel of your front leg
Alternate Legs Every 5 Reps
6:27 - Exercise #5: Dumbbell Alternate Curls
Keep elbows in front of hips
Squeeze biceps hard at top
Lower back down under control
7:27 - Exercise #6: Dumbbell Situp
Plant your feet, knees 90 degrees
Flex with your core to crunch and raise the weight to the top
8:24 - Round 2
8:27 - Exercise #1: Incline Dumbbell Press
9:27 - Exercise #2: Dumbbell 1-Arm Row
10:27 - Exercise #3: Dumbbell Seated Lateral Raise
11:27 - Exercise #4: Bulgarian Split Squat

What I like about these workouts is that you can use them as circuits, so some weight training but cardio focused in a relatively short workout OR sometimes when I have the time I slow them down (more rest between sets) use heavier weights and do in a linear fashion (all sets for one exercise and then move on) for a great full body workout! Thanks for both! In my case; old man bod to rad bod.

Great full body workout man!!! Paired up with 30 minutes on a bike or any other cool down cardio and it definitely kicks your butt! Its also nice to feel tight everywhere after a dumbbell workout.

This is my first time following a KZfaq workout video. I have to say I was a little skeptical. Typically you guys are all buffed out talking about getting rid of dad bods that quite frankly you guys probably never had. With that said, I have to say this workout was spectacular. I wanted to get in an hours worth of workout so I did two sets of this work out. I went through one full set and then repeated the video. I have to say the pace was great while still working the shit out of my heart and my body. The instructor was actually on point and professional ( Even though he doesn’t have a dad bod). Great video keep them coming.

wow just wow Please guys just do follow along video they are the best for motivation ! I am 49 I have a grandpa bod lol . I will send you some picture before Christmas . An other fact that I like is that by doing follow along video we see the actual weight that you use for the whole video . The point i want to make that guys could do the first round as a demo with weights that are at least 30% higher but would not be able to do all the rounds ... Also love the other video of ROB

Great circuit but I have to agree with Jeff Cavaliere from ATHLEANX that the Dumbbell 1-Arm Row (like you were showing) is dangerous and is the exercise that lead to more hernias than any other. I should know, I used to do it and got operated twice. I do mine by putting one hand on the bench but keeping both legs on the ground.

Hey Ray, definitely understandable wanting to protect the back, and Jeff absolutely knows his stuff when it comes to the body and biomechanics of proper movements. However the most common cause for hernias is twisting the spine under load. If maintaining a neutral spine and controlling the weight as shown in this workout, you have no greater risk of herniation than as you mention having both feet on the ground. The key is control of the movement and ensuring you're performing the exercise correctly. If swinging the weight and twisting the body either with a knee on the bench or both feet on the ground, potential injury is much more likely. Hope that helps clear things up a little, thanks for watching and glad you're enjoying the workout!

Awesome routine!! One crib/suggestion: I think you should point out how heavy the wt. needs to be (like how much % of 1RM, for each exercise or for the full routine). That'd be helpful & would help both avoid over-fatigue (& injury) as well as optimize the workout goals (i.e. fat loss + strength gain/muscular endurance).

Thanks for feedback Shantanu, weight for this one should only be about 40% max due to length of time under tension for each exercise. Will really depend on individual muscular endurance levels though, so select whichever weight you need to make it through, then gradually aim to improve week over week.

Hey I watched your dad bod video on youtube. It's a full body routine done for 4 rounds. You say do it 4x a week. Please tell me which 4 days. 4 straight days? Every other? Mon, tues, Thurs, fri?

It's best to work a day of rest in between workouts to allow for recovery, but it'll depend on what works best for your schedule. You might need to just do 3 days to start and can work up. Figure out what works best for you, the main thing is to be consistent and allow for proper recovery between workouts

Yes as long as you're progressing in your workouts from week to week, this can be a great workout for both burning body fat and building lean muscle.

I am following uper lower push pull leg 5 times a week ,but I want to follow your faster fat loss circuit program then should I added along with UL PPL or else I should only do this program throughout the week separately ..? Suggest me reply me direct me sir.

Because this workout is shorter, you could replace your cardio with this workout and still perform the 6 day PPL, or you can replace one of your workouts with this one as a full body workout. You should still keep one day to rest each week at least.

Ok. I just found your channel. This is not a typical - bis and back one day, chest and tris next day, etc... I have the typical dad bod at 47. Would this video be the #1 way to workout for trying to shed lbs, get back in shape and get rid of the dad body? 47, 5'6" 36% bmi 216 lbs

Full body workouts like these are great for getting a lot of work in for all the muscles in your body in the least amount of time. Typically busy parents don't have time to spend 5-6 days in the gym like the standard bodybuilding split requires, so following a routine like this for 3-4 days per week will allow for plenty of volume training all the main muscle groups while saving a lot of time. Try combining this workout with our weekly Faster Fat Loss workouts and you'll start to see some great improvements in the physique before you know it.
