The strategy to swim a 100 depends a lot on each person and their capabilities. I’ll give you an example of what I do. After a good dive and around 5 to 6 dolphin kicks I go to a 90% effort. If I am in a competition, the adrenaline might make me go a little higher without even noticing, so I have to be careful. Then I focus on having the best flip turn possible and starting to increase the effort without going to 100% yet. The last 25 is when I give it my all trying to keep a good technique and a powerful kick.
00:00 Demo -100 Freestyle all out
00:57 - 100 Freestyle strategy
04:17 - 5 problems with freestyle technique
05:12 - 18 exercises for freestyle swimming
08:11 - Help me improve my technique!
09:05 - Giveaway
This is a list of things that I do correctly that help me swim a 54.99 and in the 5th section of this video we will review what I can do better.
Good dive angle - around 30 degrees
Clean entry - The whole body enters where the hands enter
Effective underwater dolphin kicks - Using the kick when it’s going up and down
Fast breakout - I go from underwater dolphin kick to flutter kick quickly
Strong pull
Fire flip turns
Most importantly - I maintain a good kick the whole 100 meters
Exercises
Pool exercises
Kick on your back holding a board - this will help you kick both ways fast.
Kick on your back - This is good if you want to breathe and have your head in line while you kick
Kick keeping your knees super straight - This is just for you to feel how to kick without a lot of knee bend.
Kick fast keeping your glutes tight - The glutes play an important role while kicking, You can activate them with this exercise
Swim with over kick (fast kick, slow arms)- This will help you feel the boat freestyle technique
Kick with one hand on the board - While swimming freestyle fast you’ll need to rotate with every stroke. This will help your muscle memory kick from side to side.
Kick wide - It’s often good to feel how bad techniques feel, this wide kick is a very ineffective way to kick and its good to now if you are doing it.
Kick super narrow - The opposite way is to kick super narrow, this is harder to do it wrong since a narrow kick is what we are looking for. So try to do the narrowest kick possible.
Kick fast without a board holding your breath - The final kicking drill that most closely resembles the kick while you swim is this one. Hold your breathe for as long as you can and while keeping your head in line with your body, kick as fast as possible.
Dryland exercises
Toes to bar -This is an excellent exercise for the core. Specially if you do it slowly
Hanging knee raise - If you can’t reach the bar yet, this is an excellent alternative exercise.
Bridges - This is a great exercise for the glutes and hamstrings. Two groups of muscles that are super important for the kick and thus fast freestyle.
Hollow rock kick - This is good to maintain a fast kick tempo while working on your core.
Deadlifts - don’t do these if you have back problems - But again this works on very important back, glutes and leg muscles.
Mobility exercises
Hip flexor stretch - Very important if you want to move to that 180 degree hip angle.
Lizard- This is a great stretch if you tend to sit for long hours every day.
Sitting on ankles - You need flexible ankles if you want to swim faster.
Touch your toes - Stretching the lower back and hamstrings is also a good idea after you work them out.

Words from a national team club coach: Tuck you chin down more. You want the water to roll over the top of your head instead of splitting and breaking the surface tension, which will cause it to push the water instead of glide through the water just under the surface... Tighten your core to reduce the banana shape in your back. That’ll make your position more flat like a plank on the surface. That should also help you not have to reach up so far for that breath... You’re treating your up kick basically like a reset for your next downkick. You need to generate more power from your with your lower back and push those hips down more to create the motion of a bullwhip... Theres a pause between your last dolphin kick and the start of your flutter kick. Either make it more seamless or do one more dolphin kick as you’re breaking out... Your first 2-3 strokes of each breakout should spin more and be less bouncy to help you flatten out sooner, that way you can settle back down into your tempo without having to plane out still... Your feet are hitting the wall at 45 degrees instead of straight up and down, so make sure your feet come straight over the top and hit the wall at 90 degrees. Push off on your back and kick out while turning over onto your stomach... Other than that, you have a good technique and tempo for sub-minute 100 pace!

@@barefootbeachrunner9498 Thanks for your encouragement. I've been at this for over 3 years now, having taking up swimming at 49. Although several coaches have stated that my technique is "really not bad at all", I just can't seem raise the speed. Despite being pretty flat in the water, being elongated, having a high-elbow catch etc. etc., it's just a battle every time I get in the pool. It's really quite disheartening!

Great video as always. Was wondering if you could make a video picking up the top 3 drills for each of the 4 strokes. I still love swimming but do not have the time to do a variety of drills (especially when you mix it up with equipments) and hence would like to just work on the top 3 drills for each stroke on top of just swimming laps at different pace

Good video. Lots on valuable info in this and the demonstration is great as well. It's nice to see what other people's targets are... My best 100 m is around 1:18 but I don't dive, flip turn or dolphin kick, so I'm missing out on some of these technique based improvements. Your video has inspired me to try to drop my 100 m to at least 1:15.

@@mikhaillastname8719 Can't believe it's been 4 years already for me... Last year I had a bit of a breakthrough technique wise and was able to drop my times across all distances. My 100 went from 1:18 to 1:14, then 1:12 and finally I maxed out at 1:09.70. Haven't been able to get back to that this year (tried a new technique change and it hasn't panned out so far) but I'm still trying. How are you doing with your goals, Mikhail?

Some things that have helped me take seconds off of my 50 and 100... One is learning to fire off the wall and have a stronger dolphin kick. Two is more, as I call them 'long and strong' laps, which is like the Arrow Freestyle with long glide and power rotation. It makes my abs sore when I do a lot of sets. Three is 'high octane' laps, 25 and 50's at full speed and high rpm/stroke count. Four is 200 yard sets on short intervals. Broke 40 seconds on my 50 side stroke last week, and got my 100 down to 1:26. For some reason, my freestyle times haven't dropped in 10 years. Maybe not reading the clock right.... Drop 30 pounds and keep training, and I hope to get the side stroke down to 1:10 or less..... Not bad for being 69....

With regard to kicking fast without a board holding your breath - The point here is to replicate your freestyle swimming position. For that, it's good to kick with hands leading at shoulder width, at the position your hands will be in when you pull. Kicking in a streamline compresses the shoulders, and puts the body in a different position from what you're in when you actually swim. I find that this helps me to adjust the angle of my kicking to be more "forward" when swimming; the angle I get from a streamlined kick is enough different that it trains the body inappropriately.

My observation on improving technique for cutting a second would be to drive a more pronounced Early Vertical Forearm (EVF) to start the catch, then toward the end of the push flex the wrist to keep the palm in a vertical position for just a bit longer to extend the push power just a bit longer before finally popping the hand out pinky first. A slight rotation of the elbow upward I think facilitates setting up the EVF.

Chris Z if you’ve been swimming for that long you should be faster. I assume your technique needs work. I got to 53 after 4 years of swimming. Try to put some muscle on that helps. Also, do 100 m repeats on a 2 minute interval. That’s a really good workout for speed.

@@Libtardo123 I was at 31s for 50 meters when I was like 12. I am at like 29s for 50m now at 27. Think that's a small improvement? Well, I didn't swim at all for the 15 years in between.

YSFmemories if you didn’t swim for 15 years you’re basically starting from scratch. But 29 seconds is really good for someone with little experience. I don’t know how good of shape you’re in but getting a private swim coach or doing group lessons will help with technique. If you can only do one exercise outside of the pool I’d do pull-ups. That’ll make you a lot faster.

@@Libtardo123 Thanks. What I was trying to say is that the other guy might be the same; maybe he just didn't swim all those years. I was a club swimmer from like 5 til 12-13, so I have a very good background. I'm in horrible shape though, I can't do pull ups without a counter weight. Heck, I can't even do more than 2 push ups. But yeah, I'm thinking of joining a master's club soon. Thanks for the encouragement and advice, really appreciated.

The main advise for breaking 1 minute - let the swimming pool be your second home. Practice, practice and practice. The second thing (sad thing I guess) is that if you haven't started with swimming being 7-10 yo, it is really hard to "feel" the water as kids do. Almost impossible to break a minute starting with swimming being an adult already - bad habits, problems with flexibility etc. Anyway, nice video ;)

Monty Thibault I don't blame age, I am just talking about facts from swimming instructor's point of view and how our habits and movements affect our ability to learn swimming - it differs depending on age. Of course nothing is impossible, but much, much harder when you are an adult.

Filip Kołodziejczak I started swimming when I was 14 years old. I’m 17 now and under the minute in freestyle. Almost under in butterfly too, so no it’s not too late after the age of 10
