If you squat you have likely been told to never let your knees go past your toes. If you do, you will likely damage your knees, tendons and integrity of your joints. In this video, I’m going to tell you the truth about squatting knees over toes and break down the biomechanics of the squat exercise to help you better understand this controversial opinion on this popular leg exercise.
60% off all AX programs - athleanx.com/x/103-workouts
Subscribe to this channel here - / jdcav24
To start, it’s helpful to understand that the squat is performed with coordinated movement between the hips, ankles and knees. When there is a limitation at one of the joints in the kinetic chain there will be compensations that occur that alter the biomechanics of the squat exercise and can lead to breakdown and issues down the line.
When we squat too much with our knees, you see the characteristic forward movement of the knees over the toes without much hinging going on at the hips. This is incredibly stressful on the anterior knee joint and actually takes out of the exercise one of the largest and strongest muscle groups that should be contributing to the lift - your glutes. This can also be seen readily on an exercise like the Sissy Squat - which should be avoided at all costs and is demonstrated in the video.
The second way to squat is to hinge properly at the hips when you perform the movement but to be careful not to allow the knees to travel past the toes at any point during the squat. This creates a tendency to keep your center of mass back a bit and away from the proper midpoint of the foot. When this occurs, the anterior stress on the knees is diminished but so is the proper transfer of forces throughout the lower extremity kinetic chain as you’ll see in a minute.
The final way to squat would be to let the hips travel backwards as far as they can go while allowing the knees to travel forward as far as they can go. This would result in a bottom position on the squat that placed the knees significantly ahead of the toes but the hips and center of mass properly distributed above the mid foot. Now, getting into this position is actually harder than it looks because of tightness that often exists in the ankle joint.
Limited range of motion into ankle dorsiflexion is one of the main reasons we can’t get forward tibial travel during the descent of a squat. This can either come from muscle tightnesses in the calf and achilles or from bony impingement that occurs in the ankle joint. Either way, limited dorsiflexion is causing the buildup of force that is created by the quads and glutes to be stalled in the knee joint rather than flow through to the ankle along the kinetic chain.
In order to have pain free squatting in your knees you must figure out a way to allow the tibia to move anteriorly during the squat. You can do this by being conscious of the desired movement and trying to figure out a way to facilitate the motion. The best way I know how to do this is to stop trying to lock your big toe down into the floor when you squat. Instead, you want to pin the inner and outer portion of your foot to the ground, but along the mid foot and not the toes.
Push down through the heel, outside and inside of the foot but allow the toes to remain free. In fact, if you want to really assist the tibia in getting into the proper position during the exercise you want to try and pull your big toe up slightly into extension as you drop down into the squat. This will help to assist the movement of the knees over toes while staying in balance with the hips that are moving posteriorly through a proper hinge.
When done right, you will have a bottomed out position of the squat that places your knees over your toes but results in no knee pain and a stronger, more biomechanically sound squat. If you have a history of knee pain when squatting, you will definitely want to try this and see for yourself. I guarantee that you will squat with less knee pain and will be able to experience better balance and strength during the exercise the very next time you try it.
If you want to see how much better you could strengthen your entire body and stay away from injuries by training like an athlete for just 12 weeks, be sure to head to athleanx.com at the link below and get one of the programs that best suits your current goals. See and feel the changes quickly when you trade in your training approach now for one that is backed by science and anatomy to get you where you want to be faster than ever before.

So yesterday, i was laughed at by few fellow gym members, along with one trainer who keeps advicing me to use mass gainer and beef amino and all and gain fat(because u cant gain muscles according to him, without gaining fat and then cut it down LOL), for using two ropes for face pulls and how my grip was wide with external rotation. (Like jeff shows) 'we are sure this dude watched this on youtube. they always teach weird things over there.' Well, i laughed along and did all 3 sets regardless without hesitation LOL (Btw, i started gym 4 months ago at 60.5 kg weight and 28 kg Skeletal muscle mass. Yesterday it was 69.7 kg and 33.5 kg SMM with PBF going from 16.9% to 14.7%) The point here is, do take the feedback when someone tells you if your back isn't straight and all, but don't be demotivated by such people and cont working out. Took me years. I've progressed a hundred fold in the same amount of time listening to my own body and making my own workouts than cookie cutter workouts with "good" form that others have taught. There are better teachers nowadays.. but this was 15 years ago when I first started working out and it wasn't as readily available and the whole myth of knees as far back as possible was a PLAGUE and EVERY one was saying it. Also, knees forward no matter what is a toxic thing people were spewing back then too.

You just contradicted about 40 years of professional instruction. I LOVE IT. It finally all makes sense now. All my life I have struggled to do squats by keeping my knees straight. And I have always felt an unnatural forced movement. My knees automatically have always gone forward. Now I realize that I was actually doing them right when I first started doing squats some 20 years ago. And then a whole bunch of professionals came and corrected me on keeping the knees back, making my squats a lot harder to do. And now I find out that I was right in the first place. Thank you Jeff

I've been doing it right, yay! I tried keeping the knees back behind the toes, but couldn't do it. I just accepted that it was my bodies limitation. It felt way more natural to just focus on my center of gravity and keep it on the middle on my foot, regardless of how far my knees go farward.

Saw my first ‘Knees over toes guy video’ today and now I’m all confused again regarding the sissy squat. I hope Jeff one day will touch on the things that this guy is teaching. Excellent form advice here Jeff. I spoke with the Strength and Conditioning coach for the Huskies a few years back and he talked about informing his athletes to squat with their big toes in the air. Of course this is a slight exaggeration of the form he was actually looking for, but goes a long way towards aligning the track of the kinetic chain!
@radicalbyte

It makes sense, what Jeff's describing is the most natural way to do squats. If you do high-rep bodyweight squats that's exactly the form that your body pushes you do to because you remain in balance. Sometimes I think that people get their deadlift and squat form mixed up..

Good to have it confirmed that the knees should go over the toes. I have a childhood injury that causes the patella of my right leg to not travel across the knee properly and the same leg is open more than normal. So I really have to focus when I do any kind of squatting, particularly loaded squats with barbells. I've found that going over my toes just a bit helps avoid pain in that knee most of the time. The flexing your toes up when descending is something I'll try today during my workout. Thank you so much.

Very underrated tip! Almost nowhere else online will you hear people talking about the cue to allows freedom at the knee joint during the squat. For months I was trying to learn the back squat by only sitting back, and it caused me a hell of a lot of knee discomfort and made the exercise so much harder. As soon as I started allowing my knees to travel forward I felt stronger and the knee pain vanished.

I enjoyed watching this video. I remember when I first started squatting in high school football I was always taught to never let me knees go past my toes. It never seemed to feel quite right to me, so I naturally modified my form to let my knees go over my toes, and I felt the pressure switch from the joint to the muscle. So I guess it's kind of validating to see that just listening to my body was the best way to go with my form. I really enjoy your videos-thanks!
