Ankle sprains are one of the most common injuries suffered by athletes and non-athletes alike. The problem with them is that they not only recur more frequently than any other injury but they make it very hard to lift with proper form. Doing squats and deadlifts become especially difficult if you lack the range of motion and mobility needed in your ankle to get down low enough. If you lack the dorsiflexion needed in your ankle to do this properly, you wind up causing compensatory pain and injury in the knees or hips.
In this video, I show you three ways you can improve the mobility of your ankle using just a single x-treme band from ATHLEAN-X. You want to start by working on the easiest motion to restore and that is the talocrural joint movement. You can do this by anchoring a band behind your tibia, making sure to keep it higher up than your ankle. As you lean into a lunge, the pull of the band should pull your tibia forward and help improve the ability of the talus to move backwards and improve dorsiflexion.
You can take the focus a little bit lower and try to improve the motion of the subtalar joint as an alternative. To do this you would want to anchor the band in front of your ankle and low. You have to be sure that your band is crossing the talus and is not too high as to land on the tibia. Here you want to try and glide the talus backwards as you slide your calcaneus or heel forward. You can do this by trying to drive your heel into the ground as you lean forward into the lunge.
The final option is one that is incredibly effective for those who have sprained their ankle or suffer from recurring ankle sprains. When this happens, the fibular head is often the reason. It is almost always found that it has displaced forward which creates less room for the talus to move freely within the talocrural joint. It is literally jamming the space that once was there that allowed your ankle to move freely.
To fix this you want to place a band around your ankle and over the fibular head (the bump on the outside of your ankle that you can feel). You pull hard with the outside hand to help glide the head of the fibula backwards as you lean into the movement and create dorsiflexion. This is an important component move of the ankle that chronic ankle sprainers lose and it winds up causing them to be susceptible to additional sprained ankles in the future.
You can see that there are a lot of ways to go about fixing a sprained ankle by improving the mobility of the ankle. The best part about these drills is that they are not only fast to do but often produce immediate results by improving ankle range of motion and decreasing pain. Even if you have an acute ankle sprain, you may find that doing this gives you a lot more range in your ankle and allows you to move the joint with much less discomfort or restriction.

I have been struggling with this for 2 years now and it stops me from playing football the way I want to. I got X-rays, and MRI and spent some serious cash with the physio. I tried the exercises and I am running nicely. I could not thank you enough

I have the same issue man, i twisted my ankle very badly during a football game in May 2016 and ever since i'm NOT the same player i always feel afraid and i get the pain back every now and then. This is my first ever KZfaq comment, which says a lot about the praise I'm about to give. I've been struggling with recovering from an ankle tendon tear (playing football), I've been to multiple physios who kept advising that the lump at the front of my ankle joint was swelling and to take ibuphrophen to get rid of it. I did this for several months with no reduction. Went for further scans and they kept saying to take the medicine which I thought was nonsense. I came online to try find out what was wrong and after a lot of searching and learning, I found out that it was my Tailus bone that was not moving back into place when in dorsiflexion. I searched for ways to sort this out and came across this video. Before trying this method out I measured how far I can get my big toe away from the wall whilst bending my knee and touching the wall. Before the fix in this video it was 2cm, compared to 8cm on my OK foot. After performing these stretches using the band to pull back on the bone (I've only done the stretch one day), I can report the distance between my big toe and the wall is 5cm! That is such a huge improvement and it only took about 3minuets work, rather than months of going to the physio. I just wanted to say thanks for this video and I will continue to do the stretch until I am back to normal. Thanks once again. Dale.

@@RussellDeacon Took me 9 months in total till I could get back to playing football. Unfortunately there is no quick fix. This stretch did help, but it's a long road with many other stretches involved.

Thanks Jeff Cavaliere. Doctors told me i have arthritis in my left foot, and will never run again. The arthritis is real, soThey wanted to give me prescriptions for arthritis drugs that have nasty side affects. That is BS- i am 67 and four years ago was running 6:45 miles. But ankle pain stopped my running and i gained a quick 20 pounds. Have been doing ankle strengthening exercises, and now can run short distances, but in some pain. This morning i stumbled upon Jeff's video, and have been without pain for about four hours- a personal best lately. Am going to do a lot more of these ankle repositioning sessions before i try running again. So far, so good ~ Thanks Jeff!!

I just started doing all the exercises for my ankle sprain and they've helped tremendously!!! I've sprained the same ankle 4 times already. In my teens twice and in my 40's twice :(. Obviously, it's been giving me issues NOW that I'm older, but I"m glad to have these exercises to help me. I went through rehab and Physical therapy and no one has ever given me such effective exercises to help me rehab my ankle.!!! Thanks Jeff. I'm so thankful to have found your channel!!!!

Thank you so much, Jeff! I just sprained my ankle last week while doing front squats ... Couldn't even walk for 3 days, very sharp pain mostly in the front part of the ankle. Will include these exercises in my stretch warm up routine to gain mobility. Please keep up the great work!

Hey Jeff I'm from the UK and our rugby season has just started a few weeks back and I'm in the best condition I've ever been largely thanks to your videos. Unfortunately 10 minutes into my first game I got a really nasty ankle sprain (doctors said my ankle should have broken instead) I've been really down recently and try to stay motivated to keep training and get back out there. Thank you for this. I always assumed this is something I have to live with forever in my left ankle. It's been like this for many years so hopefully I can still recover. It hasn't allowed me to do basically any mildly strenuous exercise that involves the legs at all.

Worked straight away. Im doing a lot of running and heavy squatting. Yesterday my ankle all of a sudden had this really bad pinching pain when ever i extended my foot or tried to push off on it. Very happy i found this video, thankyou!

Guys how long it takes to recover full mobility? Mine is 80% and progressing very slowly cuz the swelling comes when I load the leg too much. I’m 5weeks since grade 2 sprain

@@Jaa_morant I'm in the exact same spot as you but I didn't start treating it properly for the first 2 months. Just kept working on it. Was at 50% dorsiflexion after 2 months. Now 3.5 months after, i'm at 80% of full r.o.m. I tried this technique and it helped with some of the pain right away. I hope it continues to improve!

I’ve had a hard time recovering from a badly broken ankle (tibia & fibula). A year late I’m still suffering from ankle pain and inflexibility, despite lots of PT. This video totally hit the spot, Immediately after doing exercises 2&3 I got relief and improvement. Thanks guys,

Alex​​ it's been a long road trying to find what works and what doesn't. I have defiantly seen improvement doing a wide range of things for my ankles but I'm not finished yet My ankles started out really stiff and I think I have only fixed it about 20%. Although this is because I had to do alot of trial and error. It was only in the *last month* that I have found what is working for me and that has been more successful then the whole 11 months before it And as I get more mobilty the exercises seem to work even better which is awesome. So it starts really slow but picks up quickly One thing I can definitely say is that u need to work on it everyday for the fastest results What has worked for me in a nutshell is first doing static calve strecthes in multiple angles for no less then 1 minute but u go as long as I need to to feel loose (sometimes 5 minutes straight) followed by mobilty exercises like what u see here. Next is working the squat pattern while under load Some recommended reading is "becoming a supple leopard" by Dr Kelly Starret and Legendary Flexibility by Jujimufu

Been avoiding surgery for a year after a bad ankle sprain. Figured I'd give these a try before going in. Couldn't believe they worked. I do all 3 and workout. Haven't been able to workout in a year so thank you for that. I hate surgery so I'll continue to do these. I just want you to know you are changing lives. You gave me an important piece of my life back. Btw.. went through months of physical therapy. It got better but never able to fix this issue and gave up and said try surgery.

Meh Gusta don't see a chiropractor they will make your joints more laxicity and cause more degenersion. Get an inversion table teeter board are the best they helped me prevent it from getting worse. Not a direct cure but it won't get any worse if u use twice a day

I don't think I've had problems with sprains, but I've been dealing with a bone spur in my Achilles tendon for over a year. I went through 4 months of physical therapy and that helped a lot, but the ankle still lacked mobility. Once I finished physical therapy I found this video and began following the advice here. After a week of doing these moves every night before bed, something happened: I felt the bones in my leg / ankle joint shift. It wasn't pleasant, ached for quite a while, but the next day the stiffness and aching were gone. These moves were the finishing touch to my ankle rehab. My ankle hasn't moved this freely in over a year. Jeff knows what he's doing. I've been following him and his AX1 program for months and I've never felt better or been stronger. I'm 46 and am stronger than I have ever been in my life. Thank you for making these videos Jeff!

Jeff can you make a video on lower back strengthening? Specifically to increase lifts like squats and deadlifts. Whenever I do those lifts, I feel as if my legs can handle heavier weights, but my back can't. Thanks

Coach, keep up the self mobilization drills! Have already implemented the wrist, shoulder and hip drills you put out a while back with great success. As a long time member of team athlean I of course love all your videos, but these are hands down my favourite.

Amazing. I loved this. I have had 3 surgeries on my right ankle (2007,2008,2009), and from rehab, all these later, I could still taste the sweat from performing the first two band exercises in this video. After each surgery, my insurance ran out after 3 months of rehab and I didn't have the funds to keep it going. Now, at 33, frustrated working in a warehouse aka 'dronework', I decided to change my life around, and shake shit up (I moved, quit my job, broke up with my girl, emptied my 401k) to chase a dream. Better yet, a vision. I see the best version of myself. I see myself being an example to my family and friends of what is possible. One of the expressions of the best version of myself is to physically transform my body and movement. I have always stayed in relatively good shape - once a week minimum with occasional 2 or 3 day workout weeks sprinkled in for the last 10 years. But I want more. The best version of myself demands it Call it my higher self. call it god, call it source energy, call it the universe, whatever it is, it is real. I feel a pull for greatness in whatever way it chooses to manifest itself. And in this new wave, I decided to dedicate my life, to life. It is the foundation of being alive. Whichever endeavor we choose to pursue, our health is (a) priority. I am currently studying to become a Certified Personal Trainer and cardio kickboxing instructor. In both gigs, I want to not only know what I'm talking about but also look the part. My ankle's range of motion makes me feel inferior and out of place in the gym because I can't do certain workouts, and if I do, my heel comes off the ground, my form suffers and I feel stupid because I know I'm doing it wrong and it just won't give. It hurts to think that I want to delete that last sentence out of shame and it having a defeatist attitude but that's who I was at that moment. Facts. Moving all the chess pieces off the table except the king left changes one's mind. I'm grateful mine has changed for the better. Loaded with a growth mindset, I know I could achieve anything I put my mind to. This new version of myself requires breakthroughs. My ankle is the glaring weakest part of my physical shell. These exercises performed daily along with continued research, seeking guidance, and persistence will improve my right ankles range of motion. FACTS. Thank you for this video along with the all the other gems you have created!

That's actually harmless. I have been living with it my whole life. I play basketball...a lot and workout hard too. If you dont have any pain then it's safe to say it's no problem.

I just grab the first one i find and stretch it til i feel it pulling. These are more of a few session fixings so don't have to worry about progressive loading

I have one weird problem: which is if I run too much or do skip rope daily, I feel pain in the inner side of my ankle bone, what's that causing? and how to fix it.

Omar Muhammad Not sure is It is what I get but I believe it to be a "soleus tear". I am under the impression it's because I've massive calves (16") and when doing distance running the constant impact and jiggling of such large mass is the casue. I've found wall push calf stretches where I flex the knee forward and then lock it back seem to help. You feel that tear sensation but in the end it has helped me. MINE IS MILD THOUGH. Apparently it can be far worse so you know yourself better then I and be warned it could make it worse. Just a suggestion but atleast now you have an idea. ALSO I realized my jump roping routine every day was complicating things. I was working the calves when I didn't need to adding more mass in the form of "Fast twitch" muscle fibers (explosive power) which are more massive then the "slow twitch" muscle fibers (endurance) and my runs were suffering because of it. As it stands running is easy as far as lung and heart stamina for me. It's the calves that make running hard. I've been recommended wearing compression socks but since I'm going to be joining the Army soon I don't want to rely on them just to have to so without. Best wishes to you

I am SO THANKFUL for this video. I get pain right there, at the dorsal part of both my ankle/feet. I feel it most when I do calve raises and compete (tennis player). It also make sense why my knee started having issues as well. Thank you so much! Will give it a try, and hopefully end all the crazy amount of taping.

I'm a dancer and sprained my ankle. it's been healing, but I couldn't put my ballroom dance shoes on when I thought I was ready to dance. it really hurt and I see why from your video makes sense now!! I thought it felt so odd and I couldn't stand up in the heal probably because of that bone fixed (healed) too far forward. I'll do what you say I believe it's gonna help!!

+dance girl Haver thats awesome to hear! I am a hip-hop dancer and sprained my ankle a couple months ago and it just kinda annoys me when i dance and when i go down to do low dance moves. Im pretty sure this will help me get back to my old self and dance with out pain again!

Top video! Been struggling for a few weeks with squats, narrowed the issue down to a tight ankle. Threw a couple sets of these in before squats this morning and everything feels so much better. Just ordered a resistance band from Amazon so I can do these at home between gym visits!

thank you so much! i'm using it for my ACL recon rehab. there was a delay in the surgery but by the time i did it; i was sqauting and deadlifting so some changes in mechanics resulted in change in anatomy. this is good info! thanks!

I'm a dancer with a flat left foot and I twisted my ankle for the second time 7 months ago. After spending a lot of $ of physiotherapy and nowhere back to my full range of motion (can only do half a squat with symptoms as you mentioned in the beginning of video), I also developed plantar fasciitis on the same foot arch two weeks ago. My therapist asked me to "find hobbies that aren't feet-intensive", recommended good inserts, said this was permanent, sent me home saying I'd never go back to as I was and can probably only dance the way I'm doing now (40mins max), gave no exercises to make my condition better. I tried the first two exercises for dorsiflex and I can already squat further down. I will keep at it. Thankyou so much. We need more folks like you.

Thank you Jeff! I've had this exact pain & difficulty for years now. I've tried many things- adjustments, massages, stretching, yoga, etc.- but haven't been able to get to where i used to be without pain. I've described the pain & the lack of flexibility to chiropractors & PTs, but all they've gotten me to do are calf raises.. The way u described everything, from the description of the pain to the lack of mobility, is the exact way i describe it. I'm glad i came upon this specific video. Now i gotta go get a band. Again, thank u for sharing this

Sir you earned my respect! I sprained and had a small avulsion fracture many years ago while hiking on the mountain. When I got down the mountain the next day an elderly man from the village (little village in the Iranian Kurdistan) put my ankle back to place by doing exactly what you do. However, since the ligaments were damaged and weakened any wrong move my ankle twisted again and gave me lots of pain and discomfort. In the west obviously physiotherapists don't intend to fix your injuries for good reasons obviously, so I always had this discomfort and pain until recently was getting so bad I said why not youtube (which I should've looked it up ages ago). Thank you again!

Great video! The tibial mob with the band really help. It's the first time I see it and I am searching for ankle mob video for a year. I broke my fibula and lost 60% of my ROM. I tried that mob once and I already gain some degree. Thanks a lot!
