This step-by-step bench press tutorial walks you through the best setup--grip, leg drive, arch, shoulder stability--and bar path to improve your form & technique & bench press more weight.
A proper setup puts the lifter in the best position to bench press the most weight safely. This involves--especially for beginners--feet flat on the floor, butt on the bench, chest up, shoulder blades squeezed together and lower (scapular retraction & depression), eyes looking at the ceiling just beneath (toward your feet) the barbell. The legs drive up the bench toward the shoulder, reinforcing the arch.
A good bar path allows you to lift more weight. The proper bench press bar path is a straight line from the top position to the bottom position.
The top position has the elbows fully extended directly over the shoulder joint. The bar does not move straight down but rather to a position around mid-sternum (so in a straight, diagonal line). This diagonal nature of the line helps prevent impingement of the rotator cuff muscles. The arch helps reduce the range of motion as well as better allow the pecs to contribute to the bench.
The bench press involves the pectoralis major (chest), anterior deltoid (front of shoulder), and the triceps. The forearm muscles, upper back muscles, and latissimus dorsi also contribute to moving the weight during a bench press.
The bench press utilizes more muscle mass than the overhead press over a shorter range of motion. The bench press benefits from the stability provided by the bench, as the kinetic chain starts at the shoulders.
The lower body is also involved with the bench press - a concept known as “leg drive.” Leg drive occurs when the lifter pushes into the ground to provide more support for the slight upper back arch.
Safety during the bench press is crucial as well. The bench press involves a heavy barbell moving over your body, including your neck. Have a spotter is you can. If you're benching in a squat rack or power rack, set up the safety pins so--if you miss a rep--you can safely lower the bar to the pins and get rid of the arch, allowing yourself to wiggle out from under the bar.
Do not put the safety clips on the bar, so that if you have no spotter or safety pins you can easily tilt the bar and the plates will fall off the barbell. Lastly, ensure you move the bar from the j-hooks to the top position with straight arms (elbows locked out).

Good tutorial, but the bar doesn't balance over my shoulder joint, it's more over my clavicle from a side angle. I'm shrugged up too much then? How to fix

i know you touched a bit on the breathing at the top but i would’ve mentioned a bit more on the importance of breathing and bracing. i feel as though a lot of people only think about it with squats and deadlifts and not so much bench. also another tip for viewers would be to “break the bar” in order to keep those elbows tucked. overall still a great video. thank you.

Wow, is that Niki? She gets prettier every year! Would you make a video explaining bench for someone who is very petite? Short legs make it harder to plant the feet when benching. Would you use plates to prop their feet up?

Roughly 5. Depends on how strong you are. But let's say you're doing 3x5 @ 225. Warm ups might look like this. 1x5-10 @ 45 1x5 @ 95 1x5 @ 135 1x3 @ 185 1x1 @ 205

Why should there be a par path? Does it cut the range of motion? And if so if gravity “pulls” straight down would it be easier to push the weight at and angle because you’re not fighting against gravity?

2 things: -straight line is the shortest range of motion, so you're decreasing the work done against gravity -you don't want to go straight down over your shoulder because you will impinge your rotator cuffs - not good; so, we compromise by lowering it to roughly the sternum; one thing that helps reduce this range of motion is a nice arch

Hi there! Great question! It's beneficial to have the elbows slightly in front, so that the forearms are aligned with the slightly diagonal bar path we're trying to establish (the touch at your mid-sternum to lockout directly above your shoulder joint).

No, should be JUST below the bar - below meaning toward your feet. The only exception for this could be if you're unracking the bar yourself, you might put your eyes JUST on the other side (above - toward your head).@@breezothetheologian7486

This is awkward. I've always been told to exhale(with force, but also controlled enough so that you still have plenty of air when you're done with the positive) when pushing up the bar when benching, and I can't think of anyone that I've spotted for that doesn't do that. Can someone tell me the thought process behind holding your breath instead of exhaling? I'm not trying to argue, I just want to know the science behind it, as it is admittedly something I've never encountered before.
